4 Day Slim Thiccck Workout Routine: Grow a juicy 🍑

When it comes to sculpting your dream physique, finding the right balance between strength and muscle definition is key.

For many women, the goal is to build a toned upper body without adding bulk, while creating a fuller, more defined lower body—especially in the glutes.

To achieve this balance, it’s important to focus on both your workout strategy and your nutrition.

Here a workout routine I use to help me tone my upper body while building muscle in my lower body.

✨4 - Day Lower & Upper Body Workout Split✨

🍑Monday Day 1: Quads & Glutes

✔️Barbell Back Squats – 4 sets of 8-10 reps

✔️Walking Lunges – 3 sets of 12 reps per leg

✔️Bulgarian Split Squats – 3 sets of 10 reps per leg

✔️Leg Press (Feet High and Wide for Glutes) – 3 sets of 10-12 reps

✔️Cable Pull-Throughs – 3 sets of 12-15 reps

✔️Glute Kickbacks (Cable or Machine) – 4 sets of 15 reps per leg

💪Tuesday Day 2 - Upper Body Workout (Emphasis on Back and Shoulders)

✅Mid/Lower Back

✔️Bent Over Rows – 4 sets of 10 reps

✔️Lat Pulldowns – 4 sets of 10-12 reps

✔️Single-Arm Dumbbell Rows – 3 sets of 10 reps per arm

✅Upper Back

✔️Face Pulls – 3 sets of 12-15 reps

✅Shoulders

✔️Dumbbell Shoulder Press – 3 sets of 12 reps

✔️Lateral Raises – 3 sets of 15 reps

✔️Triceps

✔️Tricep Dips (Bodyweight or Weighted) – 4 sets of 12 reps

✔️Overhead Tricep Extensions – 3 sets of 12 reps

🍑Wednesday Day 3: Hamstrings & Glutes

✔️Romanian Deadlifts – 4 sets of 8-10 reps

✔️Sumo Deadlifts – 4 sets of 6-8 reps

✔️Hamstring Curls (Machine) – 3 sets of 12 reps

✔️Hip Thrusts (Barbell or Smith Machine) – 4 sets of 10-12 reps

✔️Calf Raises (Smith Machine or Seated) – 5 sets of 15 reps

✔️Standing Calf Raises (Bodyweight or Weighted) – 4 sets of 12-15 reps

✔️Hip Thrusts (Resistance Bands or Weighted) – 4 sets of 12 reps

✔️Frog Pumps – 4 sets of 15 reps

✔️Cable Kickbacks – 4 sets of 15 reps per leg

✔️Donkey Kicks (Bodyweight or Resistance Bands) – 3 sets of 12-15 reps per leg

✅Day 1:

While it's easy to get caught up in the idea of getting a "slim body in 1 week," my experience has taught me that sustainable results come from consistency and smart training, not quick fixes. Setting realistic slim thick body goals is crucial. This journey takes time, patience, and dedication, but trust me, it's incredibly rewarding! One of the biggest game-changers for me was truly understanding progressive overload. The original routine mentions applying "progressive overload for the lower body," which is absolutely vital for glute and leg growth. But don't forget your upper body too! For your moderate reps for the upper body exercises, progressive overload means gradually increasing the challenge over time. This could be by adding a little more weight, doing more reps with the same weight, squeezing in an extra set, or even improving your form to make each rep more effective. For instance, if you're doing Lat Pulldowns, once you can comfortably hit your target reps, try increasing the weight slightly next week. This constant challenge is how your muscles adapt and grow, ensuring you're building that toned look without excess bulk and avoiding "reducing bicep isolation" if that's not your goal. When it comes to building those glutes, the key is training glutes and lower body to failure (or very close to it) and targeting glutes from all angles. Exercises like Hip Thrusts and Glute Kickbacks are fantastic, but let's talk about the mighty frog pump. If you're wondering about a "frog pump smith machine" setup, you can definitely adapt it. While traditional frog pumps are often bodyweight or with bands, using a Smith machine for hip thrusts can give you stability to really push the weight and focus on that mind-muscle connection. For frog pumps, really focus on squeezing your glutes at the top of the movement, imagining you're trying to crack a nut between them. For Smith machine hip thrusts, ensure your setup allows for maximum glute engagement – your shoulders should be on a bench, and your feet positioned so your shins are vertical at the top of the movement. Focus on driving through your heels. Finally, remember that your efforts in the gym are only half the battle. This journey requires a holistic approach. The "7 Days of Low-Calorie, High-Protein Meals" is there for a reason! Fuelling your body with a high-protein, nutrient-dense diet is absolutely essential for muscle repair and growth. In my experience, focusing on protein intake helped me recover faster and see better results. And when it comes to cardio, if your primary goal is muscle growth, especially for your lower body, consider minimizing cardio for muscle growth to preserve your caloric surplus for building muscle. A little bit of cardio for heart health is great, but excessive amounts might hinder your progress if you're trying to build mass. And don't forget rest days – that's when your muscles actually grow stronger. Keep track of your progress, whether with a detailed workout chart or a simple journal, to stay motivated and see how far you've come!

What if you can’t go to the gym

If I start doing these workouts with proper eating and stay consistent. Will I see change in my body by mid June? Also. Can I do all these workouts at home ? I have weights. Dumbbells and barbells. I can also get some Resistance bands to use as well.
