DUMBELL ONLY GLUTE WORKOUT (ROUND GLUTES) 🍑

here is my Monday dumbell only glute workout!!

warm up:

- first i start off with stretching for about 10 minutes

- then right into a 10 minute run at a moderate pace, I usually jog/run about 1/2 a mile.

Lift:

- bulgarian split squats (3x12)

- elevated reverse lunge (3x10)

- elevated goblet squats (4x10)

- hip thrust circuit (4x10), I start off with 10 regular hip thrusts and go right into B-stance hip thrusts, doing 10 on each leg and repeat this 4 times! I rest about 1 minute in between.

As someone who loves a good home workout or a focused gym session, I've really perfected how to make every rep count with minimal equipment. The secret weapon in my routine, as you saw, is definitely the B-stance hip thrust with a dumbbell across the hips. This exercise is a game-changer for really isolating each glute. What I love about it is how it allows you to get a deeper contraction on one side, really targeting those gluteus maximus and medius muscles for that rounder look. To get the most out of it, make sure your non-working leg is just slightly behind, acting more as a kickstand rather than pushing off it. Focus on driving through the heel of your working leg, squeezing at the top, and controlling the lowering phase. I often find people rush this, but slow and controlled is key for maximum glute activation! If you're feeling it more in your hamstrings, try adjusting your foot placement slightly closer to your glutes. Another pair of powerhouse exercises for building strong, shapely glutes are the Bulgarian split squats and elevated reverse lunges. These unilateral movements are incredible for addressing muscle imbalances and really challenging your stability. For Bulgarian split squats, I always use a bench or a sturdy chair for elevation. Make sure your front foot is far enough away so that when you lower, your knee tracks over your ankle, not past your toes. For the elevated reverse lunge, stepping back onto a small platform or weight plate (like the OCR image showed!) increases the range of motion, giving your glutes an extra stretch and deeper activation. Remember to keep your chest up and shoulders back to maintain good posture throughout these movements. And let's not forget about elevated goblet squats! By elevating your heels slightly, you can often achieve a deeper squat, which is fantastic for glute and quad development. Holding the dumbbell in a goblet position also helps maintain an upright torso, putting less strain on your back and really focusing the work on your lower body. To truly maximize a dumbbell-only glute workout, it's all about intensity and progressive overload. Since you might not have access to heavy barbells, focus on increasing reps, sets, or decreasing rest time. You can also incorporate tempo work (slowing down the eccentric phase) or add pauses at the peak contraction. Don't be afraid to try different dumbbell weights – sometimes a lighter weight with perfect form and a strong mind-muscle connection is more effective than struggling with a heavy weight. For those of you doing this at home, get creative with household items for elevation if you don't have plates or a bench! A sturdy step or even a stack of books can work. Finally, never skip your warm-up and cool-down! My 10-minute run and stretching before lifting seriously prepares my body and helps prevent injuries, setting the stage for a great session. After you've crushed your dumbbell glute workout, some light stretching really helps with recovery and flexibility.
