- 5 minute walk on treadmill right into a 10 minute jog
The Lift:
- Bulgarian split squats (3x10)
- Elevated reverse lunges (3x10)
- Sumo Squats (3x10)
- Hip thrust circuit. 10 regular hip thrusts, right into a 10 second hold, finish with 10 KAS glute bridges (4x10)
- Glute Kickbacks (3x15)
Core:
- 1 minute side planks (x2 each side)
- 1 minute front plank (x2)
- 20 Dead bugs (x2)

Hey fitness fam! If you're anything like me, you're always on the hunt for ways to elevate your lower body day and truly sculpt those glutes. This routine isn't just a list of exercises; it's a blueprint for maximizing muscle activation and getting those visible results you're working so hard for. Let's talk glute activation, because it's the secret sauce to making every rep count. Before diving into your main lifts, incorporate some targeted glute activation exercises during your warm-up. Think glute bridges, band walks, or bird-dog variations. This helps establish that mind-muscle connection crucial for making your glutes, not just your quads or hamstrings, do the heavy lifting. When you hit those Bulgarian split squats, focus on driving through your front heel. This shifts the emphasis directly to your glutes and hamstrings. For elevated reverse lunges, ensure your front knee tracks over your toes and your back knee drops straight down. The elevation increases the range of motion, giving your glutes a deeper stretch and more intense contraction. And for sumo squats, widen your stance and point your toes slightly out. As you squat, push your knees outwards to engage the inner thighs and glutes more effectively. Now, for the ultimate glute builder: the hip thrust circuit. My routine includes 10 regular hip thrusts, right into a 10-second hold, finishing with 10 KAS glute bridges. This combination is phenomenal for building peak contraction and endurance in your glutes. The hold seriously burns but it's where the magic happens for muscle growth. Make sure your chin is tucked, and you're driving through your heels, squeezing your glutes HARD at the top. And let's not forget glute kickbacks! These are fantastic for isolating and shaping the gluteus maximus. Focus on a slow, controlled movement, really kicking back and squeezing at the top of the movement. Avoid using momentum; it's all about that targeted squeeze. To enhance the results from these, I often use an ankle weight or a resistance band around my ankles. Finally, a strong core is foundational for any lower body workout, improving stability and preventing injuries. The 1 minute planks (front and side) and 20 dead bugs are non-negotiable. Don't just hold the planks; actively brace your core as if bracing for a punch. For dead bugs, keep your lower back pressed into the floor throughout the movement. These core exercises will not only give you a stronger midsection but also improve your posture and performance in your main lifts. Remember, consistency is key! Progressive overload—gradually increasing the weight, reps, or sets—is essential for seeing continuous improvement and achieving that toned physique. Don't be afraid to challenge yourself. Track your progress, fuel your body with good nutrition, and allow for proper recovery. You'll be amazed at the difference these targeted efforts make to your lower body and glute development.
