To achieve an overall “toned” look, we need to make sure we’re training our whole body!
This workout is specifically great for the quads and calves. DON’T WORRY! Training these muscles will NOT make you look “bulky”…it takes a lot of work to get even remotely close to that point. This workout will just ensure you’re targeting those muscles to get solid DEFINITION;).
The workout:
⁃ 4x6-8 hack squats
⁃ 3x8-10 barbell Bulgarian split squats
⁃ 3x10-12 narrow smith machine squats
⁃ Leg extensions 10, drop weight, 10 x4
⁃ 3x10-12 standing machine calve raises

When I first started my fitness journey, I was worried about my legs looking "bulky" if I trained quads too much, but I quickly realized that with the right approach, you can build incredible definition and strength without adding unwanted size.
My goal was always to have strong, shapely legs, and that's exactly what focusing on these muscle groups has helped me achieve. Quads, in particular, are powerhouse muscles that contribute significantly to your overall lower body aesthetics and functional strength. Training them effectively not only helps sculpt the front of your thighs but also supports your knees and improves performance in daily activities and other exercises.
Let's dive a bit deeper into optimizing your training for those beautifully toned quads and defined calves. When performing exercises like hack squats or narrow smith machine squats, the key is to prioritize mind-muscle connection. Instead of just moving the weight, actively think about squeezing your quads throughout the movement. For hack squats, imagine driving through the balls of your feet and pushing your knees forward slightly (while maintaining good form) to emphasize the quads. Similarly, with leg extensions, focus on a controlled squeeze at the top of the movement and a slow, deliberate release to really feel the burn in your quads. These isolation movements are fantastic for carving out that definition.
Don't forget about your calves! They might be a smaller muscle group, but well-developed calves truly complete the look of a strong, balanced lower body. Many people overlook them, but incorporating dedicated exercises like machine calf raises is crucial. For optimal results, ensure you're getting a full range of motion – stretching at the bottom and squeezing hard at the top, holding for a second or two before slowly lowering. Consistency is key here, as calves can be notoriously stubborn due to their constant use in daily life.
To ensure you're continuously progressing towards your goal of toned quads and defined legs, remember the principle of progressive overload. This doesn't just mean adding more weight every session. It can involve increasing your reps, adding more sets, slowing down the tempo of your movements (especially the eccentric, or lowering, phase), or decreasing rest times between sets. For challenging exercises like barbell Bulgarian split squats, mastering your form first is paramount. Once you have solid form, then you can slowly add weight or increase reps to keep challenging your muscles.
Beyond the workout itself, remember that nutrition and recovery play a massive role. Ensuring you're consuming enough protein helps your muscles repair and grow stronger, contributing to that defined look. Adequate sleep and rest days are equally important for muscle recovery. It’s a holistic approach!
