Equipment: Yoga mat, large yoga ball, 10 lb weights, resistance bands

Warm-Up (5 min – Flow-Based Mobility)

• Cat-Cow Stretch – 5 reps

• Downward Dog to Plank Flow – 5 reps

• Standing Side Stretch – 30 sec per side

• Lunging Hip Opener with Twist – 5 reps per side

• Chair Pose to Forward Fold – 10 reps

Strength & Stability Circuit (20 min – 3 Rounds, 12-15 reps each)

1. Squat to Shoulder Press – Hold 10 lb weights, squat, press overhead

2. Yoga Ball Hamstring Curls – Feet on ball, roll in and out

3. Standing Band Side Steps – Band around thighs, step side to side

4. Single-Arm Row with Rotation – Use weight, twist towards row

5. Glute Bridge Hold with Band Pulses – Band above knees, lift hips, pulse out

Core & Flexibility Flow (10 min – 2 Rounds, 10-12 reps each)

1. Pilates Roll-Up – Use 10 lb weight or bodyweight

2. Yoga Ball Pike or Knee Tucks – Feet on ball, engage core

3. Side Plank Hip Dips – Modify with knee down if needed

4. Seated Resistance Band Twist – Hold band, twist side to side

5. Butterfly Pose with Band Press – Push knees outward, hold 30 sec

Cool Down & Relaxation (5 min)

• Child’s Pose – 30 sec

• Seated Spinal Twist – 30 sec per side

• Lying Yoga Ball Stretch (Backbend Over Ball) – 30 sec

• Legs Up the Wall (or on Ball) – 1 min
