Glutes + Hammies Workout (3 Exercises)
Want an insane glute pump after doing only THREE exercises?!?! Do these 3 things:
1) Hip Abductors - these are my favorite glute exercise simply because if you focus on mind to muscle connection, you will feel it in your glutes more than any other exercise. Pro Tip: lean forward and try to push out with your heels rather than your whole foot.
2) Good Mornings : Another favorite of mine. These kind of take the place of RDLs, although sometimes I do both. These always give me a better glute pump though. Focus on mind to muscle connection with these and go light on weight.
3) Glute kickbacks - these took me a while to perfect and feel in my glutes. A lot of people struggle with these but once you nail the form, they work WONDERS!

Okay, so you've seen my go-to 3 exercises for an insane glute and hammies pump – Hip Abductors, Good Mornings, and Glute Kickbacks. But let's be real, sometimes just doing the exercises isn't enough to get that mind-blowing burnout or sculpt the 'big booty' you're dreaming of. Based on what you all are searching for, it's clear you want to maximize those hammie gains and truly master the glute burnout. So, let me dive a little deeper into how I supercharge these moves and what else you can do to see incredible results! First, let's talk about those hamstrings. While Good Mornings are fantastic, and I love how they hit my hammies and glutes (especially when I focus on that mind-to-muscle connection with light weight, like my 4 sets of 10 reps), sometimes it’s good to add direct hamstring work. If you're looking to really define those hammies, don't shy away from traditional hamstring curls. Whether it's a lying leg curl machine, a seated hamstring curl, or even dumbbell Romanian Deadlifts (RDLs) if you're not doing Good Mornings that day, focusing on the squeeze and slow eccentric (lowering) phase will make a huge difference. For Good Mornings, remember to hinge at the hips, keeping your back straight, and really feel that stretch in your hamstrings before engaging your glutes to come back up. It’s all about control, not how much weight you can lift. Now, for the glute burnout – this is where the magic happens! My Hip Abductors are a non-negotiable. I do 5 sets of 20 reps, and to truly get that burnout, I don't just push the weight out. I lean forward slightly, focus on pushing with my heels, and hold the contraction at the peak for a second or two on each rep. For the last set, I often do a dropset or partials at the end to completely exhaust the muscle. This is how you go from just doing reps to creating an 'insane glute workout' that targets every fiber! And with Glute Kickbacks (my 3 sets of 10 reps on each leg), once you've nailed the form, try playing with your foot position – pointing your toe slightly inward can sometimes hit different parts of the glute, giving you a more rounded shape. Really squeeze at the top, almost like you're trying to touch your heel to the ceiling, and control the movement on the way back down. This is what separates just moving the weight from truly working your glutes. To really achieve that 'big booty' transformation we all see those 'big booty gym girls' rocking, consistency is key, and so is progressive overload. Don't just stick to the same weight and reps forever. Once you can comfortably hit your target reps, try increasing the weight slightly, adding another rep, or slowing down your tempo to increase time under tension. Nutrition also plays a massive role – make sure you're eating enough protein to support muscle growth. And don't forget to take progress pictures (like those inspiring gym selfies highlighting glutes!) to motivate yourself. Seeing how your glutes and hammies respond to this dedication is incredibly rewarding. Trust me, with these tips, you'll not only get an insane pump but also build the strong, shapely glutes and hammies you're working so hard for!
