But what if I told you there’s a smarter way to train? One that focuses on building the muscles that matter and can be done in under an hour. If you’re ready to finally start seeing results you deserve, here’s how to build the hourglass physique.
🍋Key Muscle Groups for Hourglass Figure🍋
🍋Glutes: Add size, athleticism and hourglass shape to the lower body.
Compound exercises: Barbell squats, Bulgarian split squats, Hip thrusts, and Romanian deadlifts (RDLs).
Isolation exercise: Cable kickbacks, seated hip abductor, or resistance band clamshells.
🍋Shoulders: Create width at the top, making the waist appear smaller.
Compound exercises: Machine shoulder presses or dumbbell shoulder presses.
Isolation exercise: Rear delt flies and lateral raises.
🍋Lats: Enhance the V-taper, giving an athletic and feminine shape.
Compound exercises: Lat pulldowns (narrow grip) and seated cable lat rows.

It includes the balance of compound and isolation exercises, progressive overload, and tracking for every workout. Stick with it for at least 2-3 months to see real results. You can always use the program longer if you want.

🍋Pair the program with cardio to support your fitness journey. Focus on LISS (Low-Intensity Steady-State) cardio for 30-45 minutes, 2x per week, or do shorter cardio sessions like 15 minutes, 4x per week. This ensures you’re building strength and sculpting your figure while staying lean and healthy. Be cautious of doing too intense cardio which will affect your strength training.
🍊Training Principles for Maximum Results and Low Time Commitment🍊
🍊We all want to get the most out of our gym sessions, this is how you can do it. I have been using these principles myself and despite having a 9-5 job. I still managed to gym 4-5 times a week spending at most 1hr and 15 minutes (on days I feel especially drained).
🍊Intensity: Train at 0-2 RIR (Reps In Reserve)—push your sets close to failure for maximum muscle activation and results.
🍊Sets and Frequency: Aim for 1-3 sets per exercise with intensity. Train each muscle group at least 2x per week, with 4-8 sets per muscle group weekly. Beginners should stick to the lower end of the range. Remember, more isn’t always better—quality reps beat endless volume.
🍊Structure: Compound exercises focus on overall strength and building muscle across a larger area. These movements are the foundation for creating a strong, balanced physique. Stick to 5-10 reps for compound exercises. Isolation exercises are essential for shaping and detailing the hourglass figure. These target specific muscles for a polished look, with rep ranges of 6-15 reps. Remember all close or to failure.
🍊Rest Periods: Rest for 3-5 minutes for compound lifts to maintain strength and intensity, and 2-3 minutes for isolation movements to keep focus and quality high.
🍊Progressive Overload: Focus on progression in this order: Better technique, then more reps, and finally more weight. Start with perfecting form before increasing the load. For example, use the Double Progression method. Start with a rep range (e.g., 8-12). Once you hit 12 reps with good form, increase the weight for the next session. Do start with small increments of weight (1.25kg or 2.5kg).

🍏Lifestyle Habits That Support Growth🍏
Outside the gym is where results are made.
🍏Diet: Achieving an hourglass figure depends on your approach to bulking, cutting, or body recomposition. Here’s how to decide:
🍏Body Recomposition: If you’re already at a healthy body weight but want to lose fat and gain muscle simultaneously, recomposition is your best bet. This involves eating at maintenance calories while prioritizing protein (1.6-2g/kg body weight) and training with intensity.
🍏Bulking: If you’re underweight or feel your frame is too skinny, focus on bulking. Eat in a slight calorie surplus (200-300 calories above maintenance) to build muscle efficiently without gaining excessive fat.
🍏Cutting: If your goal is to achieve a smaller physique or reduce body fat, a calorie deficit (eating 200-500 calories below maintenance) is ideal. However, keep protein intake high to preserve muscle mass.
❗️To help decide your starting point, consider calculating your BMI as a rough gauge:
🍏If your BMI is under 18.5, consider bulking.
🍏If your BMI is between 18.5 and 24.9, body recomposition might be your best option.
🍏If your BMI is 25 or above, cutting could help reduce body fat.
🍏Pair your diet with intentional carb timing—eat carbs 1-2 hours before workouts for energy and within 1 hour after to fuel recovery.
🍏Sleep: Aim for 7-8 hours of quality sleep to recover and grow.
🍏Hydration: Stay hydrated to improve performance and reduce fatigue.
