Dopamine Menu Journal Spread
All credits to note to self and julianajournals on tik tok for this idea. My spread is heavily influenced by juliana’s because i just love how hers just came out! Big props to her!
But this is a super super super cute spread with self care activities to do based on how much time you want to spend or what you want to do. I personally need a lot of self care time because I struggle with really high anxiety, so referencing this will be so helpful!

Since creating my 'Dopamine Menu Journal,' I've found it to be an absolute game-changer for managing my anxiety and boosting my mood. If you're looking to create your own personalized self-care toolkit, here's how I approach it and some additional ideas to get you started! First, think about what truly brings you joy and comfort. Your dopamine menu should be entirely unique to *you*. I like to categorize my activities by how much time and energy they require, making it super easy to pick something regardless of how I'm feeling. Quick Dopamine Boosts (5-15 minutes): These are perfect for when you need a fast pick-me-up. I always include things like listening to my favorite podcasts or music to shift my focus. Another go-to is lighting a nice candle – the scent instantly calms me. From the OCR, "go get a Coffee somewhere!" is a fantastic idea for a quick change of scenery, or even just making a special cup at home. Sometimes, just stepping outside for a few minutes of fresh air can make a world of difference. Medium Dopamine Delights (30-60 minutes): When I have a bit more time, I turn to activities that offer a slightly deeper engagement. "Bake some goodies" is on my list – the process of creating something delicious is incredibly satisfying. I also love to "draw a picture," even if it’s just doodling in my journal. "Call up a loved one" is a wonderful way to connect and feel supported, often lifting my spirits more than I expect. You could also try a short, gentle yoga session, read a chapter of a book, or organize a small corner of your room. Deeper Dopamine Dives (1 hour+): These are for days when I can truly dedicate time to myself. "Go out shopping!" can be a fun way to explore and treat myself, even if it's just window shopping. A "Solo Cafe date" is another favorite; it’s a peaceful way to enjoy my own company and a good book. And who can resist "a refreshing nap"? Sometimes, that's exactly what my body and mind need to reset. Other ideas include trying a new recipe, watching a favorite comforting movie, or taking a leisurely walk in a nature park. Making Your Menu Journal Work For You: Don't feel pressured to fill your journal with elaborate, expensive activities. The beauty of a dopamine menu is that it focuses on small, accessible joys. I use stickers, different colored pens, and even little drawings to make my journal visually appealing and inspiring. Regularly review and update your menu as your preferences or needs change. What brings you joy today might be different next month, and that's perfectly fine! This journal isn't about productivity; it's about self-compassion and intentionally carving out moments of happiness and peace in your day. I hope my ideas inspire you to create a beautiful and effective dopamine menu journal that supports your mental well-being!
