How can I cut down my 3 mile time?

I’ve started running more in the last month or so at 10-15 miles per week. I currently can run 3 miles in around 22 mins if I go all out. What kind of training should I be doing? I’ve heard interval is good but how about longer slow runs like maybe 10K and 15k?

In a perfect world I’d like to run a 18 or 19 minute 3 mile in the next 4-5 months. Is this doable? I feel like my knees getting swollen a bit. How do you protect your knees during long distance runs?
