🍋Before you can start to grow your booty nice and big, you gotta know the muscles that make up your glutes to be able to target 🎯 them! (see slide 9 for visual)

❤️Gluteus Maximus:

This is the largest muscle of the three and is located at the back of the hip. It's responsible for hip extension and outward rotation. To target it effectively, focus on movements that involve hip extension, such as squats, deadlifts, lunges, hip thrusts, and glute bridges.

❤️Gluteus Medius:

This muscle is situated on the outer surface of the pelvis. It aids in hip abduction (moving the leg away from the midline of the body) and stabilizes the pelvis during walking and running. To engage it, incorporate exercises like lateral band walks, clamshells, side-lying leg lifts, lateral lunges, and standing hip abduction.

❤️Gluteus Minimus:

This is the smallest of the three glute muscles and is located beneath the gluteus medius. It also assists in hip abduction and rotation. Similar to the gluteus medius, exercises that target the gluteus minimus include lateral band walks, clamshells, side-lying leg lifts, lateral lunges, and standing hip abduction.

While they may not significantly contribute to the overall mass of the glutes, they play crucial roles in hip stability and movement, often benefiting from exercises targeting larger glute muscles.

🧠Now you know the muscles, but are you good at connecting with them during your workouts? To enhance mind-muscle connection with each of these muscles, focus on squeezing the glutes throughout the movement, ensuring they're doing the majority of the work. Visualize the muscles being engaged and actively contracting during each repetition. ( More tips on slide 6)

🍋Moving onto the most asked question I get, “How long will it take to see results?”

🍑Growth Potential:

For those wondering about the growth potential of glute muscles, studies suggest a typical increase in muscle thickness of around 10% over 2–3 months of squat training, regardless of prior training experience.

🍋Okay now that you know what muscles to target and generally how fast you’ll see results (remembering everyone’s different and results vary), the next move is to make a workout plan.

🍑🍑🍑🍑 Crafting Your Glute Workout 🍑🍑🍑🍑🍑

🍋Beginners:

If you're just starting out, take it slow and steady. I recommend starting with three compound movements to build a solid foundation. Focus on nailing down your form and establishing that mind-muscle connection – it's crucial for long-term progress.

- Compound movements like squats, deadlifts, and lunges engage multiple muscle groups simultaneously, making them efficient for building overall strength and muscle mass.

- For beginners, mastering these foundational movements lays the groundwork for future progress and reduces the risk of injury by focusing on proper form and technique.

- Establishing a strong mind-muscle connection early on helps individuals better engage and target the intended muscle groups during exercises, leading to more effective workouts and faster progress. (Look for 🧠 emoji to help)

- Once you've got the hang of it and feel confident in your technique, you can start incorporating isolating exercises to target the glutes more directly.

- Isolating exercises like hip thrusts and glute bridges target the glutes more directly, allowing for greater muscle activation and development.

- Introducing isolating exercises after mastering compound movements allows beginners to build a strong foundation of overall strength and stability before focusing on specific muscle groups.

- As for your workout duration, aim for around an hour at the gym. Keeping the workout duration around an hour strikes a balance between effectiveness and manageability for beginners.

- Spending too much time in the gym can lead to overtraining, fatigue, and burnout, especially for those new to exercise.

- Limiting the workout duration encourages focus and efficiency during the session, ensuring exercises are performed with proper form and intensity.

- Don't forget to squeeze 🍋 in some stretching and cardio to round out your session without overdoing it.

💕Remember, consistency is key, so take it one step at a time and enjoy the journey!

🍋Intermediate:

Okay, so you've been hitting the gym for a good amount of time now, you understand proper form and the basics, and you've found exercises you like and don't like. But despite your efforts, you're not seeing the growth you want. For someone in this situation, there are a few key factors to consider.

- Firstly, let's take a look at the types of exercises you're doing. Many people often focus solely on squatting and similar exercises, thinking that's all it takes to build strong, shapely glutes.

- However, relying solely on these exercises won't necessarily give you the glutes you desire. It's essential to incorporate a variety of movements that target different angles and muscle fibers to fully develop the glutes.

- Moreover, it's crucial to ensure you're performing full reps during your exercises. Too often, I see people cutting their range of motion short, especially on exercises like hip thrusts.

- Remember, it's better to do full reps with lighter weights than to cheat yourself by only doing half reps. By performing full reps, you engage the muscles more effectively, leading to better results in the long run.

- Additionally, consider the frequency of your workouts. There may be a big gap between your workout days, which can hinder progress. Consistency is key, so aim to train your glutes at least two to three times a week to maintain stimulus and encourage muscle growth.

- Thirdly, let's talk about nutrition. Your glutes are muscles, and in order for muscles to grow, you need to fuel them properly. If you're not consuming enough calories, especially protein, your muscles won't have the necessary building blocks to grow and repair.

- Don't be afraid to eat! Avoid starving yourself or overdoing cardio out of fear of gaining weight. Instead, focus on nourishing your body with a balanced diet that supports your fitness goals.

- Before you even think about lifting heavier weights, ensure you're addressing these foundational aspects of your training and nutrition.

💕Remember, progress takes time and consistency, so be patient with yourself and trust the process.

🍋More Advanced:

Now, this is for all my girls who've been hitting the gym consistently for over a year. You've seen progress in the booty, but maybe not quite enough to leave you satisfied, or you're feeling like you've hit a plateau.

- Firstly, let's address this common issue. When you first start at the gym, progress can feel rapid. You're getting stronger, feeling the pumps, and everything seems amazing. But then, it starts to feel like it's not the same. That's what we call a ✨plateau✨.

- A plateau is a leveling off of your strength progress that typically occurs around 6-8 months into a routine, maybe more or less depending on the person. But this dorms mean to give up on your routine, remember - success might not be immediately visible.

📉Here are some steps I took to overcome a plateau:

✅Changed the intensity of my workout: Increase the difficulty by incorporating high-intensity workouts focused on low repetitions and higher weights.

For example, aim for a weight that feels challenging enough to be lifted for only 5 reps at a time with proper form, and perform 3-5 sets of 5 reps with this weight.

✅Varying my workout routine: I tried different programs with various equipment. Major, multi-joint lifts like squats, deadlifts, done early in my workout.

I recommend to incorporate free weights or barbell training instead of solely relying on machines. Also, consider changing the order of exercises in your routine.

✅Properly warm up for your workout: Spend a few minutes jogging or cycling at low intensity, then transition to dynamic stretches and movements such as lunges, knee hugs, or skips.

Mobility stretches or soft tissue loosening exercises using a foam roller can also be beneficial.

✅Properly recover from a workout: Schedule workouts every other day to allow for adequate recovery. Ensure you're fueling your workouts with a proper diet and hydration.

Consider adding a recovery snack with a 3:1 carbohydrate to protein ratio post-workout. Aim for 6-8 hours of sleep per night and incorporate nightly static stretches for sore muscles to enhance flexibility and blood flow for better recovery.

🍋Additionally, let's address a couple of other common issues:

🍑Not lifting heavy enough: Many women are stronger than they realize, so don't be afraid to challenge yourself with heavier weights to stimulate muscle growth.

🍑Squats lacking depth: Ensure you're squatting at or below parallel to engage the muscles through their entire range of motion.

🍑Overreliance on squats: As mentioned before, squats are great, but don't neglect other exercises that target different angles of the glutes for a more well-rounded workout.

🍑Lack of tempo variation: Incorporate tempo training by varying the speed of your squat movements to maximize muscle activation and growth.

🍋Now that you have an idea for your next workout, let’s talk about how long you should rest in between sessions.

🍑Frequency and Recovery:

It's crucial to prioritize muscle recovery for maximum gains. For your glute-specific training, aiming to hit those muscles every other day or around two to three times a week is ideal.

This approach gives your muscles ample time to rest and grow, typically with a ✨24- to 48-hour✨ rest period between workouts.

When it comes to recovery from strains, it's essential to listen to your body. Mild strains usually mend within a few days to a week, while moderate strains might need two to three weeks for proper healing.

❗️Severe strains may take longer, ranging from four to six weeks or even more. Remember, everyone's recovery timeline is different, so tune in to your body's signals and adjust accordingly.

🍋🍑🍋 Tips to Build Bigger, Stronger Glutes 🍋🍑🍋

🧠Use Your Mind-Muscle Connection. Don't just go through the motions. (See examples)

👣Vary Your Feet Placement. (See visual)

Changing the position of your feet during exercises can target different areas of the glutes. For example, a wider stance during squats emphasizes the outer glutes, while a narrower stance targets the inner glutes. Similarly, placing your feet at different angles during lunges or leg presses can also alter the muscle recruitment in your glutes.

😴Pre-Exhaust Your Glutes.

🤫(personally I like to start with some isolating exercises first before compound exercises but didn’t mention that above because most people will say to do compound first… Honestly it’s not that big of a deal tho 😅)

Pre-exhausting your glutes involves performing isolation exercises targeting the glutes before moving on to compound movements. For instance, doing a set of glute kickbacks or clamshells before squats or deadlifts can help activate and fatigue the glutes, ensuring they're fully engaged during the compound lifts.

🔄Vary Reps and Weight.

Changing the number of repetitions and the amount of weight you lift can stimulate muscle growth and prevent plateauing. For example, incorporating high-rep, low-weight sets with low-rep, high-weight sets in your workout routine can challenge your muscles in different ways, promoting both strength and hypertrophy.

👠Keep Weight in Your Heels.

Concentrating the weight in your heels during lower body exercises such as squats, lunges, and deadlifts helps to better engage the glutes. This ensures that the glutes, rather than the quads or lower back, are doing the majority of the work. Maintaining balance and stability throughout the movement is key to keeping the weight in your heels.

🏃Incorporate Glutes Into Your Cardio Regimen.

Many traditional cardio exercises can also target the glutes if performed with proper form and intention. For example, stair climbing, incline walking or running, and uphill cycling all engage the glutes to a significant extent. Focusing on using the glutes to propel yourself forward during these activities can help enhance their effectiveness.

🦶Keep Your Toes in Line With Your Knees.

Ensuring that your toes stay in line with your knees during lower body exercises helps maintain proper alignment and prevents unnecessary stress on the knees. This alignment also helps to effectively target the glutes, as any deviation in alignment may shift the emphasis to other muscle groups.

✅Incorporate Plyos in the Mix.

Plyometric exercises, or plyos, involve explosive movements that can help improve power and strength in the glutes. Examples include jump squats, box jumps, and plyometric lunges. Incorporating these dynamic movements into your workout routine can provide an additional challenge to your glutes and contribute to overall muscle development.

⚠️🍑⚠️🍑 Signs your glutes are growing ⚠️🍑⚠️🍑

Smashing these exercises but not sure whether you're making any progress? Here are a few giveaway signs your glute workouts are working...

✅Your pants/ underwear are fitting differently - if they're tighter in the butt area, you're on to a winner.

✅You're noticing a change in shape - remember, this is gradual, not instant, which is maybe why you might not feel like you're getting anywhere. ⭐️So top tip: don't look in the mirror every day, instead take a look every week, and, if you notice a change in shape, your exercises are working.

✅You feel stronger - as your muscles get bigger, the more force and power they generate. When you start progressing with your weights/doing more reps (and you feel stronger), it's a glute-growing sign.

✅Your thighs are changing - if your upper legs are getting more muscular, your glutes will be too.

✅Your waist looks smaller - when your glutes start growing/get bigger, they will make your waist look smaller in comparison.

Before you try these, I want to point out that these are my hardest workout days because there’s so much going on. I’d recommend picking 2 or so exercises out of each category to get the feel of it. You honestly don’t need this much I just like to challenge myself sometimes! 💕🍋🍑

1️⃣Workout 1: Glute-Focused Leg Day

🍑Mobility Stretching: Perform 5-10 minutes of dynamic stretches targeting the hips and glutes, such as leg swings and hip circles.

🍑Compound Lift:

Barbell Squats: 4 sets of 8-10 reps

Romanian Deadlifts: 4 sets of 10-12 reps

Bulgarian Split Squats: 4 sets of 10 reps per leg

Hip Thrusts: 4 sets of 12 reps

🍑Isolation/Unilateral Lift:

Glute Kickbacks: 3 sets of 15 reps per leg

Cable Pull-Throughs: 3 sets of 12 reps

Single-Leg Glute Bridge: 3 sets of 12 reps per leg

Lateral Band Walks: 3 sets of 15 steps each side

🍑Burnout Exercise:

Glute Bridges with Resistance Band: 3 sets to failure

Fire Hydrants: 3 sets of 15 reps per leg

🍑Cardio or Stretching:

10 minutes of steady-state cardio on the treadmill or elliptical machine, or perform static stretching focusing on the glutes and lower body.

2️⃣Workout 2: Glute Pump Session

🍑Mobility Stretching:

Dynamic leg swings: 5-10 minutes

Hip flexor stretch: 1 minute per side

🍑Compound Lift:

Sumo Deadlifts: 4 sets of 8-10 reps

Walking Lunges with Dumbbells: 4 sets of 12 reps per leg

Smith Machine Hip Thrusts: 4 sets of 10-12 reps

Leg Press: 4 sets of 12 reps

🍑Isolation/Unilateral Lift:

Cable Pull-Throughs: 3 sets of 15 reps

Glute Bridges with Dumbbell: 3 sets of 12 reps

Side-Lying Clamshells: 3 sets of 15 reps per leg

Romanian Deadlifts: 3 sets of 12 reps

Frog Pumps: 3 sets to failure

Dynamic hip circles: 5-10 minutes

Quadruped T-Spine Rotation: 1 minute per side

Barbell Hip Thrusts: 4 sets of 8-10 reps

Goblet Squats: 4 sets of 12 reps

Romanian Deadlifts: 4 sets of 10-12 reps

Step-Ups: 4 sets of 10 reps per leg

🍑Isolation/Unilateral Lift:

Glute Bridges with Resistance Band: 3 sets of 15 reps
